    Deep Squats

    form is the most important. and of course flexibility. i find i need to spread my legs further apart the deeper i squat. i.e. further than shoulder width.

    here are the rest of my times so far 35:44 35:42 36:47 this was a very hot and humid day. I felt like i was going to collapse actually. 34:59 PB! Next week is last week. I am doing some hill climbs, sprinting, short distance at a higher pace to get ready smash the 34 minute mark :)

    skip soy milk. soy promotes estrogen production. Eat oat milk or rice milk. Same price as Soy but better for muscle growth esp. oat milk whcih is full of protein.

    bottom bicep / elbow pains

    elbow is a common injury to bicep exercising. Give it a rest. They swell intensely during weightlifting...which causes a lot of DOMS. Keep up the fish oil and glucosamine and heal some. Two weeks later drop your weight a bit and work on high rep exercises. This will increase vascularity etc...

    Running 2.4km in 12 minutes

    If you want to improve your cardio drastically on the 2.4k run i found doing HIIT training every morning for three weeks improved my time by about 3 minutes.
